5 Easy Morning Stretches to Kickstart Your Day
By Dr. Meenakshi Rajput, Executive Director, APARC Health & Motion
Did you know that how you spend the first 10 minutes after waking up can determine how your body feels for the entire day?
After a night of sleep, your muscles have been still for hours. Your joints are stiff. The fluid in your spine has settled. And yet, most of us jump straight out of bed, bend over to pick up our phone, or walk to the bathroom on cold, tight muscles. No wonder so many of us complain of back pain, neck stiffness, and low energy by midday.
At APARC Health & Motion , with over 25 years of experience treating thousands of patients across Delhi NCR and Pune, our physiotherapists have seen firsthand how a simple 5-minute morning routine can prevent chronic pain and transform how people move through life.
In this guide, I’ll walk you through 5 easy morning stretches for beginners that you can do right in your bedroom. No equipment needed. No special clothing required. Just five gentle movements that will wake up your body, relieve morning stiffness, and set you up for a pain-free, energized day.

Why Stretching in the Morning Matters
Before we get to the stretches, let’s understand why morning movement is so important.
When you sleep, your body’s natural repair processes are active. But your muscles are also at rest, and your heart rate slows down. Overnight, the discs in your spine rehydrate and expand — which is actually why you’re slightly taller in the morning! But this also means your spine is more vulnerable to injury if you bend or twist suddenly without warming up.
Morning stretching:
- Increases blood flow to your muscles, delivering oxygen and nutrients
- Lubricates your joints with synovial fluid, making movement smoother
- Wakes up your nervous system, improving coordination and balance
- Releases feel-good hormones like endorphins, reducing stress
- Prevents back pain by gently mobilizing the spine before daily loading begins
At our physiotherapy clinics across Delhi NCR , we recommend morning stretching to every patient — whether they’re recovering from an injury or simply want to stay active and pain-free.

The 5 Easy Morning Stretches
Important Guidelines Before You Start
- Perform these stretches on a firm, flat surface like your bed or a yoga mat on the floor
- Breathe normally — never hold your breath
- Move slowly and gently — no bouncing or jerking
- You should feel a mild stretch, never sharp pain
- If you have a specific injury or condition, consult our team before starting
Stretch #1 — Knee-to-Chest Stretch (Lower Back Relief)
This gentle stretch releases tension in your lower back and is especially beneficial if you wake up with back stiffness.
How to do it:
- Lie on your back with both knees bent and feet flat on the bed/floor
- Slowly bring your right knee toward your chest
- Clasp your hands just below the knee
- Gently pull the knee closer until you feel a mild stretch in your lower back and glute
- Hold for 20–30 seconds while breathing deeply
- Slowly release and repeat with the left leg
- For a deeper stretch, bring both knees to your chest simultaneously
Key Benefits: Relieves lower back pain, releases glute tension, gently mobilizes the lumbar spine.

Stretch #2 — Arm Circles (Shoulder Mobility)
After hours of sleeping with your arms in one position, your shoulders need gentle movement to restore full range. This stretch is excellent for preventing frozen shoulder and relieving neck tension.
How to do it:
- Sit or stand comfortably with your spine tall
- Extend both arms straight out to the sides at shoulder height
- Begin making small circles forward with your arms
- Gradually make the circles larger
- Perform 10 forward circles, then 10 backward circles
- Keep your shoulders relaxed — don’t let them creep up toward your ears
Key Benefits: Improves shoulder mobility, releases neck tension, increases blood flow to upper body.

Pro Tip: If you work at a desk in Gurugram’s corporate offices or spend long hours on computers in Delhi, this stretch is your best defense against rounded shoulders and text neck.
Stretch #3 — Waist Bends (Spine Mobility)
This gentle side-bending movement wakes up your entire spine and prepares it for the day’s twisting and bending activities.
How to do it:
- Stand with your feet hip-width apart
- Raise your right arm straight up overhead
- Slowly lean to the left, reaching your right arm over your head
- Keep your hips facing forward — don’t twist
- Hold for 15–20 seconds, feeling the stretch along your right side
- Return to center and repeat on the opposite side
- Perform 2–3 times on each side
Key Benefits: Improves spinal flexibility, stretches intercostal muscles (between ribs), enhances posture.

At our Pitampura ACNR Neuro Centre , we incorporate spinal mobility exercises like this into rehabilitation for patients with Parkinson’s disease and age-related stiffness. has helped thousands of neurological patients improve their mobility through consistent, gentle movement.
Stretch #4 — Seated Cat-Cow Stretch (Full Spine Wave)
This seated version of the classic yoga stretch is perfect for morning practice and gently mobilizes your entire spine from neck to tailbone.
How to do it:
- Sit comfortably on the edge of your bed or a chair
- Place your hands on your knees
- Inhale as you gently arch your spine, push your chest forward, and look slightly up (Cow position)
- Exhale as you round your spine, tuck your chin to your chest, and draw your navel in (Cat position)
- Move slowly between these two positions, following your breath
- Repeat 5–8 times
Key Benefits: Mobilizes entire spine, improves posture, relieves back and neck stiffness, connects breath with movement.

Stretch #5 — Hamstring Stretch (Leg Flexibility)
Tight hamstrings are a major cause of lower back pain. This gentle stretch wakes up the back of your legs and protects your back throughout the day.
How to do it:
- Sit on the edge of your bed with your right leg extended forward, heel on the floor
- Keep your left foot flat on the floor, knee bent
- Sit up tall, then gently hinge forward from your hips (not your waist)
- Go only until you feel a mild stretch down the back of your right thigh
- Hold for 20–30 seconds
- Repeat on the left side
- Perform 2 times on each leg
Key Benefits: Releases hamstring tension, reduces strain on lower back, improves leg flexibility for walking and climbing stairs.
Important: Keep your back straight. If you round your back, you lose the stretch and may strain your spine.

Expert Tip from Dr. Meenakshi Rajput
“The most important thing about morning stretching is consistency. Five minutes every day is far more valuable than 30 minutes once a week. Your body responds to daily gentle input — it’s how we maintain what we’ve built and prevent problems before they start. At APARC, we’ve seen patients in their 70s and 80s maintain remarkable mobility simply because they never stopped moving.”

Frequently Asked Questions
H3: Should I stretch before or after getting out of bed?
Either works! Some patients prefer stretching while still in bed (like the knee-to-chest stretch). Others feel more alert standing up. Choose what feels right for you — the important thing is doing it consistently.
What if I’m too stiff in the morning to stretch?
Start even more gently. Simply lying in bed and taking 5 deep breaths while gently moving your ankles and wrists can prepare your body. Then try smaller versions of these stretches. If severe morning stiffness persists, consult our team — it could indicate an underlying condition needing attention.
Can these stretches help with back pain from sitting all day?
Absolutely. Many of our patients who work in Gurugram’s corporate sector or Delhi’s offices find these stretches transformative. They counteract the forward-hunched posture of desk work and keep the spine mobile. For personalized desk ergonomics advice, visit our physiotherapy tips blog .
Is it safe for seniors to do these stretches?
Yes, these stretches are gentle and appropriate for most seniors. Move slowly, hold onto something stable for balance during standing stretches, and never push into pain. Our geriatric physiotherapy team can provide modified versions if needed.
